Eight tips.

One fix per station — the mistake that costs most athletes the most time. Thirty seconds a station is four minutes off your finish.

Eight one-kilometre runs, eight stations, same order every race. Below is the single thing that costs most people the most time at each one.

01SkiErg1,000 m
The one tip

Go slower than feels right for the first 200 m.

You arrive fresh with an unsettled heart rate. Spike it here and you spend the next kilometre of running paying for it. If your split drops through the piece, you started too hard.

02Sled Push50 m
The one tip

Get low and take short, choppy steps with constant contact.

Practise the sleds or your legs will go dead. Standing tall puts your force into the floor instead of the sled, long strides let it decelerate, and restarting a stopped sled is the most expensive thing on the course.

03Sled Pull50 m
The one tip

Sit your body weight back into the rope. Your arms are hooks, not engines.

Pulling with your arms works for about fifteen metres, then your forearms are gone — and the farmers carry is still ahead of you.

04Burpee Broad Jump80 m
The one tip

Cover ground per rep, even if each rep is slower.

Every centimetre you do not travel is a rep you have to add. A controlled burpee with a real jump beats a fast burpee with a hop, every time.

Reading it is not training it

Four of these eight stations do not exist in a normal gym. Come use the real ones.

05Rowing1,000 m
The one tip

Take your average 500 m split from a 2k and go three to five seconds faster than it. Or go off feel.

That gives you a realistic target. The row is legs-first and your legs are already gone — chasing anything quicker for 200 m then blowing up finishes slower than an honest pace would have.

06Farmers Carry200 m
The one tip

Do not drop them. Slow down instead.

Picking them back up costs far more than walking would have. Train unbroken 200 m at race weight before race day so you know you can.

07Sandbag Lunges100 m
The one tip

Keep the bag high on your traps and your torso upright.

A bag that slides forward turns every rep into a good-morning, and your lower back will end the station before your legs do.

08Wall BallsFinal station
The one tip

Now is not the time to be scared.

Wall balls are the sum of your muscular endurance, aerobic capacity, durability, will and decisions. Plan your sets and commit to them — five clean breaths beat one heroic set and ninety seconds of standing still.

And the ninth station nobody counts: the roxzone — the transition area you pass through sixteen times. Run it, never walk it. It eats more time than any single station on this list, and fitness will not win that time back.

The pattern worth noticing: five of the eight are limited by strength endurance, not cardio. Running fitness gets you to each station. It does not get you through them.

The thing no article can give you

Every tip above assumes you are executing it at a heart rate you cannot control. That is the actual skill HYROX tests, and it only develops by practising the stations immediately after running, at race load, with somebody watching your form break down.

That is the whole job of a coached room, and it is the one part of this you cannot read.
